    fast carbs - fruit

    slow carbs - porridge/brown pasta if you have time

    protein - a pint of milk and a protein shake.

    a crunchy peanut butter sandwich on granary bread hits the spot for me everytime !! usually also have a protein recovery bar and an apple.
